Maintaining Muscle as You Age: Protein, Movement and Recovery

Muscle is about much more than appearance. It helps you climb stairs, carry shopping, maintain your balance, recover from illness and continue doing the activities you enjoy.

However, muscle mass and strength can gradually decline as we get older. The British Dietetic Association notes that this process may begin from around the age of 40, with muscle mass potentially declining by approximately 0.5% to 1% each year. More significant age-related loss of muscle mass, strength and function is known as sarcopenia.

Age-related muscle loss is not inevitable at the same rate for everyone. Regular resistance exercise, adequate protein, a nutrient-rich diet and sufficient recovery can all make a meaningful difference.

Why maintaining muscle matters

Muscle supports many of the movements involved in everyday independence, including getting up from a chair, walking steadily, lifting household items and maintaining good posture.

A decline in muscle strength may make daily activities more difficult and can be associated with reduced mobility, frailty and a greater risk of falls. Physical inactivity and inadequate nutrition can accelerate this decline, particularly during periods of illness, injury or prolonged bed rest.

Animal and plant protein both count

Animal-based proteins generally contain all the essential amino acids in proportions that are readily used by the body. Examples include eggs, dairy, fish, poultry and lean meat.

Plant proteins can also support muscle maintenance. Eating a varied diet containing foods such as peas, beans, lentils, tofu, soya, nuts, seeds and whole grains helps provide a broad range of amino acids.

People following a vegan or mostly plant-based diet may need to pay greater attention to overall protein intake, portion size and variety. A pea, soya or mixed plant-protein powder can provide a convenient option when food intake is insufficient.

Progress gradually

Muscle adapts when it is challenged slightly beyond what it is accustomed to. This is sometimes called progressive resistance.

Progress does not always mean using a much heavier weight. You might instead:

  • Add one or two repetitions
  • Use a slightly stronger resistance band
  • Slow down the movement
  • Improve the range of motion
  • Add another set
  • Reduce the support used for a balance exercise
  • Perform the movement with better control

Avoid increasing several variables at once. Steady progression is generally more sustainable than doing too much and then needing a long break.

People with osteoporosis, heart disease, uncontrolled blood pressure, severe joint problems, recent surgery or balance difficulties should seek advice from a GP, physiotherapist or qualified exercise professional before beginning a new resistance programme.


Recovery: where adaptation takes place

Exercise temporarily challenges muscle tissue. The body then repairs and adapts during recovery.

Training the same muscles intensely every day may not allow adequate recovery, particularly when you are new to strength exercise. Leaving a day between harder full-body sessions is a practical starting point for many people.

Recovery involves more than simply avoiding exercise. It includes:

  • Adequate food and protein
  • Sufficient fluids
  • Good-quality sleep
  • Gentle movement between sessions
  • Managing training intensity
  • Taking rest days when needed


Sleep and muscle recovery

Sleep supports many of the processes involved in physical recovery. Poor sleep may also make exercise feel harder, reduce motivation and affect appetite.

A regular bedtime and waking time, a comfortable sleeping environment and reducing late-night screen use can help establish a more consistent routine. 

Persistent insomnia, loud snoring, breathing interruptions during sleep or severe daytime sleepiness should be discussed with a healthcare professional.

Hydration matters

Dehydration can contribute to tiredness, dizziness and reduced exercise tolerance. Older adults may be at greater risk, particularly during hot weather, illness or when taking certain medicines.

Drink regularly across the day and increase fluids appropriately during exercise or warm weather. Water, milk, sugar-free drinks, tea and coffee can all contribute to fluid intake.

Electrolyte products may be convenient during longer exercise sessions, heavy sweating or very hot weather, but they are not automatically needed for every short walk or light workout.

Vitamin D
